Barbell Decline Bench Press

The decline bench press targets the lower portion of the chest and tends to feel easier on the shoulders than flat or incline pressing for many lifters.

Lower chest, Triceps, Front delts

A bench press performed on a declined bench, emphasizing the lower chest with a shorter, more mechanically efficient pressing range.

How to do it

  1. Secure your legs in the decline bench's leg pads and lie back.
  2. Grip the bar slightly wider than shoulder width and unrack it over your lower chest.
  3. Lower the bar to your lower chest under control.
  4. Press the bar back up to full extension.
  5. Keep your shoulder blades retracted and stable throughout.

Coaching tips

  • Have a spotter help you rack and unrack the bar on a decline bench.
  • Many lifters can handle slightly heavier loads on decline than flat bench — don't let ego set the pace, though.
  • Keep the bar path consistent, lowering to the same spot on your lower chest each rep.

Common mistakes

  • Lowering the bar too high on the chest, reducing lower-chest activation.
  • Rushing the unrack/rerack without a spotter on a heavy set.
